Jack Daniels’ VDOT system is one of the most widely respected training frameworks in modern distance running. Popularized in his seminal book Daniels’ Running Formula, VDOT represents your effective aerobic capacity—a single score that accounts for both your cardiovascular VO2 Max and your running economy.

By entering a recent race result or hard time-trial in the calculator above, you can instantly determine your exact VDOT score and unlock your customized training paces for Easy (E), Marathon (M), Threshold (T), Interval (I), and Repetition (R) workouts.

The Five Daniels Training Paces (E-M-T-I-R)
#

Daniels’ system defines five specific training zones, each engineered to trigger a distinct physiological adaptation:

1. Easy Pace (E)
#

  • Intensity: ~58% to 72% of VDOT (conversational effort, 65-79% HRmax).
  • Purpose: Builds aerobic foundation, increases capillary density around muscle fibers, and promotes active recovery without accumulating fatigue.
  • Application: Warmups, cool-downs, recovery runs, and the majority of long runs (75-80% of weekly volume).

2. Marathon Pace (M)
#

  • Intensity: ~79% to 83% of VDOT (80-89% HRmax).
  • Purpose: Develops cardiovascular endurance and builds psychological confidence for sustaining race effort over long distances.
  • Application: Long steady-state runs or race-pace simulations during marathon training blocks.

3. Threshold Pace (T)
#

  • Intensity: ~85% to 89% of VDOT (comfortably hard effort, ~60-minute race pace).
  • Purpose: Raises your lactate threshold—the point at which lactate accumulates faster than your body can clear it.
  • Application: Tempo runs (20–30 mins continuous) or cruise intervals (e.g., 5 × 1 mile with 1 min recovery).

4. Interval Pace (I)
#

  • Intensity: ~95% to 100% of VDOT (hard effort, ~5K race pace).
  • Purpose: Directly expands your maximum oxygen uptake (VO2 Max).
  • Application: Classic interval sessions (e.g., 5 × 1000m with equal jog recovery).

5. Repetition Pace (R)
#

  • Intensity: ~102% to 105% of VDOT (fast, neuromuscular focus).
  • Purpose: Improves running economy, form, and speed so that all other training paces feel smoother.
  • Application: Short track repetitions (e.g., 200m or 400m reps) with full recovery between efforts.

Frequently Asked Questions (FAQ)
#

What is VDOT in running and how is it calculated?
#

VDOT is an effective VO2 Max score devised by Dr. Jack Daniels in Daniels’ Running Formula. Unlike lab-tested VO2 Max, VDOT combines your oxygen uptake with your running economy. It is calculated directly from recent 5K to Marathon race finish times to establish your 5 physiological training pace zones.

What distance is best for calculating VDOT?
#

Recent race efforts from 5K to Half Marathon provide the most accurate VDOT values. A hard 5K or 10K time trial accurately reflects your current physiological fitness without the excess cumulative fatigue of a full marathon.

Why is my VDOT different from my Apple Watch or Garmin VO2 Max?
#

GPS watches estimate VO2 Max primarily using heart rate and GPS speed algorithms, which are susceptible to optical HR drift, heat, and elevation changes. VDOT is based on actual race performance and running economy, making it a far more reliable guide for setting daily training paces. Read our full breakdown: VDOT vs Garmin VO2 Max.

How often should I update my VDOT score?
#

Update your VDOT whenever you set a new race PR or complete a benchmark time trial. If you have been training consistently for 4–6 weeks without racing, you can safely increment your training VDOT by 1 point to keep pushing your physiological adaptations.

Automatic VDOT Tracking in Apex Run Pro
