Developed by legendary coach and exercise physiologist Jack Daniels, PhD — named “World’s Best Running Coach” by Runner’s World — the Daniels’ Running Formula is one of the most widely used and scientifically validated frameworks in distance running.
At its core, Daniels’ system links physiological effort to exact training paces through a metric called VDOT.
What Is VDOT?#
VDOT is a measure of your effective aerobic capacity. While laboratory VO2 Max measures how much oxygen your body can process, VDOT combines your oxygen uptake with your running economy (how efficiently your body uses that oxygen at a given speed).
- Two runners may have the same laboratory VO2 Max, but the runner with better running economy will have a higher VDOT and faster race times.
- VDOT allows you to determine equivalent performances across different distances (e.g., a 20:00 5K corresponds to a ~1:33:00 Half Marathon) and calculates exact training paces tailored to your current fitness.

Key Rule: Always train using your current VDOT based on recent race performances, not your future goal VDOT. Training at paces beyond your current physiological state increases injury risk and overtraining.
The Five Training Pace Zones#
Daniels categorizes training into five specific intensity zones, each designed to trigger distinct physiological adaptations:
1. Easy (E) Pace#
- Effort: Comfortable, conversational (60–75% VO2 Max / 65–79% HRmax).
- Purpose: Builds aerobic foundation, increases capillary density around muscle fibers, develops mitochondrial density, and strengthens heart muscle (stroke volume).
- Usage: Warm-ups, cool-downs, recovery runs, and the majority of long runs (approx. 75–80% of weekly volume).
2. Marathon (M) Pace#
- Effort: Steady, focus required (75–84% VO2 Max / 80–89% HRmax).
- Purpose: Develops race-specific stamina and mental confidence for the marathon. Teaches the body to efficiently burn fat at near-race effort.
- Usage: Incorporated into long runs during marathon build phases (typically 6–18 miles at M-pace).
3. Threshold (T) Pace#
- Effort: “Comfortably hard” — a pace you could maintain for about 60 minutes in a race effort (83–88% VO2 Max / 88–92% HRmax).
- Purpose: Raises your lactate threshold (the intensity at which lactate accumulates in the blood faster than it can be cleared).
- Usage: Tempo runs (20–30 minutes continuous) or cruise intervals (e.g., 3 × 10 min or 3 × 12 min with 1-minute jog recovery).
4. Interval (I) Pace#
- Effort: Hard effort (95–100% VO2 Max / 98–100% HRmax). Held for 3 to 5 minutes per work bout.
- Purpose: Maximizes VO2 Max (aerobic capacity) and improves the heart’s maximum pumping capacity.
- Usage: Classical interval training (e.g., 5 × 1000m or 4 × 1200m with equal time or distance jog recovery).
5. Repetition (R) Pace#
- Effort: Fast, smooth, and relaxed (faster than VO2 Max pace, focusing on speed and form).
- Purpose: Improves running economy, neuromuscular coordination, and speed. Does not target aerobic capacity; aims to make fast running feel lighter and more efficient.
- Usage: Short repetitions (200m–400m) or post-run strides (4–6 × 20 sec) with full recovery between reps.
Environmental Adjustments#
Daniels’ formula emphasizes adjusting training paces for environmental conditions:
- Heat & Humidity: High temperatures increase heart rate and fluid loss. Slow your easy and threshold paces by 1.5–3% for every 5°C (9°F) increase above 15°C (60°F).
- Altitude: High altitude reduces available oxygen pressure; paces must be scaled down accordingly.
